How to use this plan

Start with 3 sessions per week. Use the same routine together, but choose your own depth and range. The goal is controlled movement, not matching each other's flexibility.

🌿 Gentle rule: Stretching should feel like steady tension, never sharp pain, pinching, numbness, or forced range. Back off when your body says to.
🧘 Day 1 · Legs, Glutes & Lower Back25–35 min

Lower-Body Strength + Back

Build leg and glute strength while training the lower back and core to stay stable.

1. Cat–Cow6–8 rounds
  1. Start on hands and knees.
  2. Inhale, gently lengthen the spine and lift the chest.
  3. Exhale, round through the upper back without forcing the neck.
2. Glute Bridge12 reps
  1. Lie on your back, knees bent, feet hip-width apart.
  2. Press through the feet and lift the hips.
  3. Pause briefly, squeeze the glutes, then lower slowly.
3. Chair Pose2 × 20–30 sec
  1. Stand tall with feet comfortable.
  2. Send hips back as if sitting into a chair.
  3. Keep the chest lifted and knees tracking over the feet.
4. Low Lunge30 sec/side
  1. Step one foot forward and lower the back knee.
  2. Keep the pelvis comfortable and torso tall.
  3. Breathe into the front of the hip, then switch.
5. Bird Dog8/side
  1. From hands and knees, extend opposite arm and leg.
  2. Keep hips level and ribs controlled.
  3. Return slowly and alternate.
6. Child's Pose45–60 sec
  1. Sit hips toward heels and reach forward.
  2. Let the back relax without forcing the knees or hips.
5-minute finisher: 12 glute bridges → 15 bridge pulses → 10 side-lying leg raises/side → 10 donkey kicks/side → 8 bird dogs/side → 30 sec Child's Pose.

Your 4-week rhythm

Week 1

Learn the movements. Keep holds comfortable and do one round of optional finishers.

Week 2

Repeat the schedule and add a little time to comfortable holds.

Week 3

Add one round or a few controlled repetitions where the routine feels easy.

Week 4

Keep the same exercises and focus on smoother transitions, posture, breathing, and range.

Couples challenge: At the end of each session, each person names one movement that felt easier than last time. Progress does not have to look identical.
